1) Supersets
Use "non-competing" supersets. This means, choose 2 exercises for different muscle groups - and preferably completely opposite movements. For example, choose a push and a pull. So one muscle group rests while the other works... You'll massively cut the rest time you need between sets.

2) Change how you warmup
10 minutes on the treadmill is not an efficient use of time. I would suggest a circuit of bodyweight exercises for a general warmup, and include specific warm-up sets for your planned exercises.

3) Pair dumbbell and bodyweight exercises together in your Supersets. This saves you time as you won't need to fight for 2 sets of different dumbbells.

4) Choose Interval training over slow cardio.

5) Limit the use of isolation exercises (targeting only one muscle group)
Pick multi-muscle exercises. Squats, pulls, pushes, and rows use a good variety of muscle groups. If you only have 3 sessions of 30 minutes available per week then isolation exercises can be the first to go.

In addition, don't spend more than 10 minutes per week on direct ab training. It's not efficient and won't give you 6 pack abs alone.

In a twelve-week long study done over a decade ago (year 2000), scientists compared the weight loss progress of people on "diet only"programs to people on "exercise only" programs The overweight women in "diet only" program lost 5.5kg (12.12 lbs) and men lost 8.4kg (18.51 lbs). This was accomplished by reducing the caloric consumption of women by an average of 945 kilocalories per day and men by 1705 kilocalories per day.


On the other hand, in "exercise only" group, women lost 0.6 kg (1.32 lbs) and men lost 0.3 kg (0.66 lbs). This group had performed walking and jogging exercises 5 days a week for 30 minutes a day. On average, a woman burned 190 kcal per session while man burned 255 kcal. Women in this program lost about 2% of their body fat, while women in "diet only" program lost about 6% of their body fat. The men in "diet only" program lost about 5% of their body fat, whereas men in "exercise only" program did not see any significant change. As you can see, that eating diets low in calories is much more efficient method for losing weight.

You’re tired, it’s late and you think you hear footsteps behind you. Nervously, you turn around and see a shadow. Self-defense instructors call this the “uh-oh” moment—the moment before a possible assault. A mugging, rape or attack can happen to anybody at anytime. Here’s what to do if your “uh oh” swings into high gear:

Let the person know you are aware of their presence.
Immediately turn to where you heard the noise. Firmly and loudly say, “I hear you. I don’t want any trouble. Go away right now.” Most attackers will judge you based on your initial reaction.

Take a quick personal inventory.
Do you have an umbrella? Books? A pen? Any object you have can be used as your personal weapon. You’ll want to hang on to these. If you’re empty-handed, try to grab any object within reach, such as a trash can lid or a branch off a tree. If you can swing or poke with it, it could save your life.

Ready your hair.
If you have long hair, tuck it into the back of your outfit. If you have a ponytail, quickly undo it and do the same. Many attackers reach for a woman’s hair first.

1 - Do not wear revealing clothing in public places. Doing so will ensure that you attract plenty of attention, including attention from those people with evil intent. Be discrete and leave provocative wear to those times when you can enjoy the intimacy of your partner.

2 - Trust your instincts. Women are very intuitive. If you think a situation might be dangerous then it probably is. That little guardian angel should be trusted rather than ignored.

3 - Rape and other sexual assault is always increasing. In the event of the worst outcome use your fingernails to gouge your attacker's cheek. It marks him for identification and you will have DNA under your nails.

4 - Drive your motor vehicle in a courteous manner. Nobody appreciates rude hand signs. Remember - eventually you have to stop, even if it is to refuel. Psycho cases might follow you for many miles "just to teach you a lesson" - all because you made yourself a target to their twisted minds.

5 - Drinking excessive amounts of alcohol, taking mind altering drugs and leaving ANY food or drink unattended where it may be tampered with is a recipe for disaster. Give your self an even chance.

6 - NEVER pick up hitch-hikers and ABSOLUTELY NEVER hitch-hike yourself.

7 - If you live alone make sure that all your mail is addressed by just your first initial followed by your surname. Never allow mail to be addressed to you with salutations like Miss, Mrs, Ms or with your christian or given name. Those letters and parcels pass many eyes before they get to you. Change them. Make them nondescript as to your sex and marital status. Why allow anybody even one extra shred of information about you?

8 - NEVER walk alone at night or at any time in isolated areas. Predators love these locations. Avoid them.

9 - Many sexual acts are committed by people who the victims knew - or, at least, thought they knew! Be friendly and polite by all means but be vigilant for tell-tale signs of "strange" behavior. Do NOT flirt. Be firm about any unwanted attention, particularly in the work place.

10 - Sexual attack is usually preceded by some visual sign, which is usually preceded by some verbal approach before the physical action. Recognize the sequence: the look - the talk - the attack.
